Morning Mobility After 45: 7 Gentle Moves to Help You Feel Less Stiff

A calm 5–10 minute morning routine of seven gentle movements to help your body feel more comfortable and ready for the day.

Why mornings feel stiff

If you wake up feeling a little creaky, you are in good company. Bodies settle overnight, and it simply takes some gentle movement to feel loose again. This is not a sign that something is wrong with you — it is an invitation to start the day kindly.

Ten minutes is plenty. The goal is comfort and consistency, not intensity.

Before you begin

  • Move slowly and stay within a range that feels comfortable
  • Breathe normally — no holding your breath
  • Keep a wall, counter or sturdy chair nearby
  • If something hurts, make the movement smaller or skip it

The seven moves

1. Shoulder rolls (30 seconds) Sit or stand tall. Roll both shoulders up, back and down in slow circles. Five backward, five forward. Let your jaw soften.

2. Neck turns (30 seconds) Looking straight ahead, turn your head slowly to the right as far as is comfortable, pause for a breath, then to the left. Repeat three or four times each way. Small is fine.

3. Wall-supported calf stretch (1 minute) Place both hands on a wall. Step one foot back, heel down, back leg straight. Hold gently for 20–30 seconds, then switch. Ankles and calves carry you all day.

4. Hip circles, seated or standing (1 minute) Standing with hands on a counter, make slow circles with your hips — five one way, five the other. Seated works just as well: circle your torso gently over your chair.

5. Ankle circles (1 minute) Seated, lift one foot slightly and draw slow circles with your toes, five each direction, then switch. Then point and flex a few times.

6. Sit-to-stand (1–2 minutes) From a sturdy chair, stand up and sit back down slowly, five to eight times. Use your hands if you need them. This one movement supports everything from gardening to getting out of the car.

7. Gentle side reach (1 minute) Standing or seated, reach one arm overhead and lean softly to the opposite side. Breathe. Hold a few seconds, then switch. Two or three each way.

Putting it together

Move through the list once, in order, and you have roughly six or seven minutes. On a slower morning, take two rounds. On a rushed morning, take three moves and call it good.

Consistency over perfection

Doing this most mornings will serve you far more than doing it perfectly twice. Tie it to something you already do — the kettle boiling, the coffee brewing, the first quiet moment before the house wakes.
